The Road to Transformation: 7 Steps to a Healthy Weight Loss Journey

Weight LossPeople often ask me what the road to transformation looks like. They have imagined this vision of a yellow brick road leading off into the sunset.

In reality, they should be picturing a route full of twists and turns, hills and valleys, detours, and changes in speed (or pounds lost) that may even cause them to have to make a u-turn or two as they navigate the road to their weight loss goals.

As with any journey, if you start with an honest desire, create a plan and are prepared, you'll be able to overcome obstacles, stay on course, and successfully reach your destination.

Before you embark of this journey, it is important to take a self-inventory of why you desire to do this. Remember, you never HAVE to lose the weight, so don't kid yourself by saying that it is something that you need to do. Losing weight is something that you WANT to do. Never forget that. When you are on your 29th minute on the treadmill and your body wants to stop, remind yourself how much you want to be there! Think about the outcome and how bad you desire it.

Once you have committed to the journey, it is important to create a plan and have realistic expectations of the obstacles ahead. The obstacles are our triggers: the people and events that elicit a strong emotional reaction within us. They can range from something as simple as sitting on the couch and watching your favorite TV show, to stress at work, to an argument with your mother-in-law.

When we encounter triggers, emotions come flooding in and we are driven to turn to our addictions. However, we can use powerful tactics to navigate around the triggers and stay on course! Put these effective tactics in your arsenal of tools to navigate your way to success.

Emotional triggers

  • STOP! Self inventory. Close your eyes. Take a deep breath. Feel your heartbeat.
  • Ask yourself if you are really, truly hungry.
  • Are you happy? Sad? Depressed? Anxious?

Random food cravings

  • Create an environment for success (first step). No junk food in the house.
  • Avoidance is necessary.
  • Find good substitutions for your favorites (eat this, not that).
  • Portion-controlled trigger food (not highly recommended).

Hitting the drive-thru

  • Place a motivational picture on the dashboard.
  • Take an alternate route home to avoid the temptation.
  • Prep and carry food with you, so you're never hungry.

Eating out successfully (when you must!)

  • Order from the appetizers only (smaller portions).
  • Order only baked, steamed, grilled, or boiled entrees.
  • Always ask for sauce and dressings on the side.
  • Split your entrée with your dining partner.
  • Have the waiter bring half of your entree already boxed to go so it never touches your plate.
  • Avoid any bread, chips, etc. before the meal.

Make the workplace work

  • Create an environment for success — stock drawers with healthy, no-cook snacks and protein sources to always have on hand.
  • Avoid the areas of the office where you feel tempted (donuts, vending machines, cafeteria, etc.).
  • Prep and pack your food to bring with you.

Avoid a social gathering sabotage

  • Eat beforehand!
  • Take a fiber supplement to feel full (a favorite Dr. Oz tip!).
  • Avoid the food area.
  • Bring your own healthy foods.
  • Grab a low/no calorie drink as soon as you get there and keep it in your hands.
  • Chew mint flavored gum the whole time.

Eating late at night

  • Create new rules for your environment, such as no food in the TV room or bedroom.
  • Brush your teeth.
  • Relax with a warm tea or flavored water (if you crave sweet).
  • Start a Passion Project that you work on at night.

"The men in our study who exercised more seemed to experience a protective benefit against erectile dysfunction," study co-author Wayland Hsiao, assistant professor of urology at Emory School of Medicine, said in a statement. "We hope that early screening for ED may be a gateway issue to help motivate young men to live healthily on a consistent basis so that they can possibly avoid health issues associated with a sedentary lifestyle, such as diabetes and cardiovascular disease. We see this as just the beginning."

Changes In Gene Expression

In the burgeoning field of epigenetics, scientists are discovering how environmental factors, including diet, stress and toxins, can change the way our genes are expressed, essentially turning certain genes on or off, and affecting which are passed down from generation to generation. 

One factor that can play a role? Exercise. Two recent studies have illustrated just how regular physical activity can affect gene expression. 

The first study, conducted by Swedish researchers illustrated how inactive young adults demonstrated an immediate shift in their muscle cells' genetic material after just a few minutes on a stationary bicycle, HuffPost reported when the findings were released.

How I Gained It:

Zeal for LifeFood was basically my friend. During elementary school I was "that kid" who everyone liked to tease. That never really changed all through high school. I turned to food as a source of comfort and a way to protect myself from everyone. No one messes with you, no matter how dorky you are, when you're the tallest and the widest kid in class. On top of it I was not active because I was overweight and couldn't really do anything. It was not uncommon for me to eat four cheeseburgers and fries, or an entire pizza, or four tacos and two burritos in a single sitting. It was a very vicious, self-fulfilling cycle!

Breaking Point:

I didn't really have one of those moments you see on talk shows where I was suddenly inspired to change. After graduating from high school, I realized that the social hierarchy that exists is a load of crap. I began realizing that all the reasons I had gained the weight and stayed fat didn't exist anymore and that I did not need to continue to live my life so burdened. I wasn't able to do a lot of really basic things, like run, or sit on airplanes, or walk into a store and buy clothes off the rack — and let me tell you, big and tall stores are ridiculously expensive!

How I Lost It:

The most important thing I did first was to heal a lot of what was going on inside me. I put some of my issues to rest and made a list of reasons why I should change. I made changes to my eating habits, reducing my portions drastically and cutting back to one cheat meal a week. I did not do anything drastic or any crazy diets, it was just a matter of smarter choices. I eat lots of meals incorporating fresh vegetables. I love well-seasoned grilled chicken, smashed cauliflower and asparagus. I make meatloaf and homemade pizza, which is great because I can choose the quality and quantity of the ingredients. Eating healthy to me means all things in moderation, rather than restriction.

I always tell friends that I budget calories better than money. When I want that piece of cake, I make sure I give up something else during the day or do extra cardio during the week to help offset it. And that junk food? I still order one taco and one burrito, or one cheeseburger — on occasion!

As far as workouts, I lost the first 80 pounds via workout DVDs and treadmills at the gym. I then switched up the DVDs and added the stairmaster and lost another 80. For my last 40 (and what's exclusively kept the weight off for over three years) I discovered Les Mills' group fitness classes (specifically BodyAttack, BodyCombat and BodyPump). I became a "groupie" very quickly and eventually became an instructor. It's been so very rewarding to give back, and go from couch potato to teaching five to seven classes a week, all while making some amazing friends and connections all over the world. Through this whole challenge, I have learned so much about myself and that people are capable of so much more then they think. Just show up, give your best effort and you will get there!

As a child, I always carried a bit of extra weight on my frame compared to the other children in my neighborhood and at the small, Catholic school that I attended. I was always very conscious of the fact that I was "heavier" than the other girls, and this realization bothered me a great deal until I went to college.

During my college years, I lost a bit of weight, but not through healthy means. I ate sporadically, never got enough sleep and generally kept very odd hours. I also worked, attended classes as a full-time student and was a tireless social butterfly. Thanks to this busy lifestyle, combined with still having the metabolism of a young adult, I was able to maintain a fairly healthy weight of approximately 150 pounds throughout my college career. It wasn't until I graduated with my bachelor's degree in May 2000 and began working at my first full-time desk job that I began to pack on the pounds.

After college, I continued to eat like a college student. I never cooked or prepared homemade meals. I ate out for breakfast, lunch and dinner, and I watched my waistline quickly expand past the "regular" women's clothing section and into the plus-sizes. As I continued to gain weight, I repeatedly asked myself how I could've let myself go in such a way. I would regularly beat myself up about the excessive amount of weight that I gained, but would never take the necessary steps to improve my situation and try to lose it. I continued to eat my favorite foods, which included gyros, French fries and pizza. I joined a gym located only one block away from my apartment, but I rarely went. When I would go, I would quickly become frustrated and would end my workout prematurely.

Breaking Point: My husband and I moved to Philadelphia in 2005 when I luckily found a new job in the Center City area. We had been trying to move from Pittsburgh to Philadelphia for a two-year period of time, and I decided to use the opportunity as a new beginning not only career-wise, but also health-wise.

How I Lost It: Before making the move to Philly, I immediately got rid of my car. I decided that I would take public transit everywhere that I needed to go in the city. This led to the habit of walking. At first, walking for even 30 minutes was incredibly difficult. My feet would swell, and I hated the feeling of "huffing and puffing" everywhere I had to go. However, after only a few months of walking, I found myself enjoying the act of walking anywhere that was within walking distance. After one year of this newfound habit, I bought a bike and used it as my main form of transportation for one full year. I lost 20 pounds during that year of cycling my way to-and-from work, the grocery store and anywhere else that I needed to or felt like going.

The following year, inspired by my husband, I joined a neighborhood gym and immediately fell in love with it. I discovered that the gym was a place where I could constantly challenge myself, and I continue to view it in this positive way. These days, I am constantly looking for new ways to raise the bar. I have become addicted to Spinning, and take three classes per week. I have also started taking a boot camp class once a week. On Sundays, I take my morning three-mile run into the city. Every single day, I try to do something that gets me up and moving. I still have a desk job, but I am constantly dreaming about exercise. I look forward to my regular gym trips.

Additionally, I have done a great deal of online research about diet and nutrition. I am a pescatarian, and I believe that eating a healthy, balanced diet is best. My favorite foods now include fruit, vegetables, salmon, whole grain breads, Greek yogurt and dark chocolate (in moderation, of course). I have learned that you can still love food while getting and staying healthy. I absolutely love to cook these days, and I look forward to coming home and making a wholesome meal after work. Some regular dinner staples in our house are tofu-and- veggie stir-fry dishes and vegetarian tacos and various other Mexican dishes. For breakfast, I make myself a homemade smoothie or an English muffin with sliced hard-boiled egg or peanut butter. I make sure that lunch is my biggest meal of the day and dinner is my smallest. I also count my calories using the Lose It! app for my IPhone.

Losing weight is one of the most difficult endeavors that I have ever taken on in my life. As a woman, I feel that I am constantly being judged by my weight and my looks. However, it is important to remember that I am the same loving, caring, friendly person that I was when I was 247 pounds. The difference is that I have grown mentally and emotionally throughout this journey. I love the mind/body connection that is associated with weight loss and physical exertion. For years, as far back as my childhood, I was made to feel that I was never "good enough" or worthy of respect and happiness. Let's start with one of the most unfortunate misunderstandings in health and fitness history, "fat-burning zones." The most common reason people exercise is to lose fat. And in the vast majority of cases, they fail. But it's not their fault. The public was told that longer duration low-intensity exercise, like a jog on a treadmill or a steady session on a stationary bike, provides the heart rate that is optimal for burning fat.

It is true that in this "fat-burning" heart rate zone proportionally more fat than carbohydrate is used. But there is much less total fat burned with these exercises than more demanding routines, such as interval training. But we should have known something didn't sound right.

Here's a quick quiz: Who has a higher body fat percentage, the marathoner or the sprinter?

If you said this has to be a trick question and I'll go with the counterintuitive response, you were correct! Why is the sprinter, whose training runs total less distance, less time, and consume less calories, leaner? Because he does resistance/weight training. That's right. It's exactly the opposite of what we were led to believe. Metabolic or interval resistance training, which the pros have been doing since the 1950s, is the most time-efficient way to burn fat. It gives the biggest bang for the buck, and you see results faster than with any other intervention.

The reason these more intense forms of exercise burn more fat is because they induce a metabolic disturbance that requires lots of energy to recover from. This is a key point. It is not how many calories or how much fat you burn during the exercise. It is what happens after. All the pathways that are stimulated in order to address the "insult" of excessive demand during the exercise are sometimes called the "afterburn." This includes a host of reactions such as EPOC (Excess Post-Exercise Oxygen Consumption) and increases in resting metabolic rate. Let's face it, if you work out an hour a day (which is heroic) that leaves 23 non-exercise hours per day. If your routine only changed your physiology during that hour, it could not have much impact on anything.

I know this sounds like an advertisement, but it gets even better.

The "fat-burning zone" concept is actually a symptom of a much larger misconception, the endurance/cardio training — strength/resistance training dichotomy. Most of the world, from doctor to fitness professional to health-conscious layman believe that these are mutually-exclusive domains. This has also proven to be false. And that's good news.

Traditionally, exercise has been classified as either strength or endurance. Strength training consisting of short-duration, intense muscular work that results in hypertrophy vs. endurance training that is characterized by prolonged, low to moderate intensity work that results in increased oxidative or aerobic capacity. The scientific community believed that these two forms of exercise triggered different pathways that could not be engaged simultaneously. However, recent research has found considerable overlap in these two pathways.

For example, high intensity interval training (which is really just using resistance training with supersets or circuits to elevate heart rate and not allowing for sufficient recovery between sets) produces similar metabolic and performance adaptations to endurance training. No one thought it was possible to improve aerobic performance this way. In fact, HIIT appears to be better than endurance-type training for muscle buffering capacity (getting better at eliminating lactic acid).

I'll leave you with a study that beautifully illustrates what we've been speaking about today: Bryner, et al., "Effects of resistance vs. aerobic training combined with an 800 calorie liquid diet on lean body mass and resting metabolic rate," in the Journal of the American College of Nutrition.

I'm sure you noticed the 800-calorie diet! The authors were interested in looking at the effect of different types of exercise on subjects on a very low-calorie diet (VLCD). One of the problems with VLCDs is their tendency to cause muscle loss and lower resting metabolic rate, two things that make it even more difficult to loose weight.

So, there were two groups. One did aerobic exercise, the other resistance training. The aerobic group exercised for four hours per week and the resistance group did 2-4 sets of 8-15 repetitions for 10 exercises, three times per week.

Both groups lost weight. But the resistance training subjects did not lose muscle, lost much more fat and experienced an increase in their resting metabolic rate compared to the aerobic group. (The aerobic group's metabolic rate decreased.) The most stunning result, however, was the VO2max increased equally in the two groups!

So if you want to improve aerobic performance, get stronger, and lose fat, intensify and shorten your workout. For once, less is more.

It appears to involve interaction between susceptible genetic backgrounds and environmental factors," study researcher Dr. Lina Radzeviciene, of the Lithuanian University of Health Sciences, said in a statement. "It's important to identify modifiable risk factors that may help people reduce their chances of developing the disease."

For the study, researchers examined the eating habits of 468 people without diabetes and 234 people who had just been diagnosed with Type 2 diabetes. Everyone answered a questionnaire, where they explained whether their eating habits were slower, faster, or the same as others. The researchers also noted their waist and hip circumference, height and weight.

After adjusting for other factors like body mass index (BMI, a ratio of height to weight), smoking status, diabetes and education, the researchers found that Type 2 diabetes risk seemed to be linked with eating faster.

This is certainly not the first time research has suggested a link between eating speed and health risks. A previous study in theJournal of the American Dietetic Association showed that speed-eaters are more likely to be obese than slow-eaters.

And the faster people ate, the more their BMI rose – 2.8% for each "step" increase on the five-step eating-speed scale (equivalent to an extra 4.3 pounds), researchers found.

Researchers from Columbia University Medical Center found that eating a diet high in omega-3 fatty acids — such as fish, nuts and chicken — is linked with lower levels of of beta-amyloid protein, which is linked with Alzheimer's disease.

The study, published in the journal Neurology, included 1,219 people age 65 and older who didn't have dementia. The researchers tracked what they ate for 1.2 years — including their intake of nutrients like omega-3 and omega-6 fatty acids, vitamins E, C, D and B12, and beta-carotene. At the end of the period, their blood was tested for beta-amyloid protein.

The researchers found that the higher the consumption of the omega-3 fatty acids, the lower the beta-amyloid in the blood.

Particularly, consuming 1 more gram of omega-3 fatty acids a day, on top of the average amount of omega-3s consumed in the study, is linked with a 20 to 30 percent decrease in beta-amyloid levels in the blood. One gram of omega-3 fatty acids can be obtained by eating half a salmon fillet once a week.

"While it's not easy to measure the level of beta-amyloid deposits in the brain in this type of study, it is relatively easy to measure the levels of beta-amyloid in the blood, which, to a certain degree, relates to the level in the brain," study researcher Dr. Nikolaos Scarmeas, MD, MS, said in a statement.

This certainly isn't the first study to find a link between omega-3 fatty acids and the brain. A previous study in Neurology showed that low omega-3 levels is linked with having lower brain volume and worse performance on memory tests.

"I think we can say that omega-3s are important for brain function, specifically DHA," Elaine Pelc, who is a clinical dietitian at the University of Maryland Medical Center and was not associated with that study, previously told HuffPost. "DHA is actively present in the brain, and higher intakes are associated with memory, brain function and cognition."
